Strength:

Pausing Front Squats (2 sec pause at the very bottom of squat)

Ideally Every  minute

2 Pausing Front Squats

Sets 1 & 2: 50% of 1 RM Front Squat

Sets 3 & 4: 55% of 1 RM Front Squat

Sets 5,6 & 7: 60% of 1 RM Front Squat

 

WOD:

15 Clusters (aka Squat Clean Thrusters)

Then…

3 Rounds of:

21/15 Cal Assault Bike or 30/21 Cal Row ( Schwinn Bike)

15 Chest 2 Bar Pull Ups

Then…

15 Clusters
